Mash the half banana into the milk directly in the jar, then stir in the oats, chia seeds, salt, and vanilla. The banana works as both sweetener and thickener.

  2. a spoon stirring a bowl — watercolour illustration

Warm the peanut butter for 15 seconds if it is cold and stiff, then swirl it through without fully blending it in.

  3. a glass filled in layers — watercolour illustration

Spoon the Greek yogurt on top and leave it unstirred. The layers hold overnight.

  4. a covered jar chilling — watercolour illustration

    Seal and refrigerate 6-12 hours.

Why it works

The banana provides pre-workout carbohydrate. The fiber from the oats and chia, and the fat in the peanut butter, may slow how quickly that carbohydrate reaches the bloodstream, though this exact combination has not been tested.

Cacao nibs add a little fiber along with theobromine, a mild vasodilator structurally related to caffeine but longer-acting.

Macro detail: the 25 g of sugar is almost entirely from the banana, the milk, and the yogurt. Nothing is added.
